Research question
Most adults in the United States eat little more than half the 28 g of dietary fiber recommended each day, and the gap has been linked to digestive health, cholesterol, and steadier blood sugar. Fiber is not spread evenly across the food supply, so the practical question is simple: which categories of food concentrate it, and by how much do they separate from the rest?
Methodology
We averaged dietary fiber per 100 g across SR Legacy reference foods within each USDA food category, keeping only foods with a recorded, non-zero fiber value and only categories with at least 40 qualifying foods. Reference foods give a cleaner per-category baseline than the branded catalog, where a single high-fiber supplement line could distort an average. The ranking that follows is by concentration per 100 g, which favours dry, dense foods; a note below explains why per-serving fiber can reorder the list. Figures recompute live from the database. Why nuts, seeds, and legumes lead
Spices and Herbs sit at the top with about 22.2 g of fiber per 100 g, and the foods that cluster near the top share a structural trait: they are dense, low-moisture, and built largely from cell walls. Nuts and seeds pack their fiber into a small, dry package, so per 100 g they look extraordinary even though a realistic handful weighs far less than 100 g. Legumes carry both soluble and insoluble fiber in their seed coats and starchy interiors, which is why beans and lentils anchor so many high-fiber eating patterns. Whole grains and bran-rich cereals follow for the same reason, since the bran layer that milling often removes is where most of a grain's fiber lives.
The categories that sit lower are not necessarily poor fiber sources; many are simply wetter. Fresh fruits and vegetables can be excellent contributors, but their high water content dilutes the per-100 g figure, so a juicy item that is genuinely useful in the diet can rank below a dry one that is eaten in much smaller amounts. This is the central tension of any per-100 g ranking. A 28 g handful of almonds, a half-cup of cooked lentils, a slice of dense wholegrain bread, and a bowl of bran cereal each deliver a few grams toward the daily target, but they do so from very different per-100 g starting points. The honest way to use this table is as a map of where fiber concentrates, then to translate concentration into the portions actually eaten. A category that ranks mid-pack here can still be a daily workhorse if it is eaten in volume, and a chart-topping category can be a minor contributor if it is eaten by the spoonful.
It also helps to remember that the fiber figure on this page does not distinguish two kinds of fiber that behave very differently. Soluble fiber, abundant in oats, barley, beans, and many fruits, dissolves into a gel that slows digestion and can blunt the rise in blood sugar after a meal, and it is the type most associated with modest reductions in cholesterol. Insoluble fiber, concentrated in wheat bran, nuts, seeds, and the skins of produce, mostly passes through intact and adds bulk that keeps the digestive tract moving. Most whole foods carry a mix of both, and the categories at the top of this table tend to be generous in both directions, which is part of why they anchor high-fiber eating patterns. The total-fiber number is a useful first signal, but the texture and source of a food hint at which kind dominates.
Naming concrete champions makes the categories tangible. Among seeds, chia, flax, and psyllium husk stand out for exceptional concentration, the last of these dense enough that it is sold as a supplement. Pulses such as lentils, chickpeas, black beans, navy beans, and split peas combine fiber with plant protein, which is why they recur across Mediterranean and vegetarian cooking. In the produce aisle, artichokes, avocados, raspberries, blackberries, pears with skin, and dried prunes punch above their neighbours, while wholegrain anchors like oats, barley, bulgur, quinoa, and bran cereals carry the grain group. Beyond the digestive bulk most people associate with fiber, the fermentable fractions act as a prebiotic, feeding gut bacteria that produce short-chain fatty acids, and the gel-forming types add to satiety, which can make a meal feel more filling for the same calories. Cooking, milling, and juicing all alter the final amount, so a whole orange and a glass of its juice are not interchangeable on this measure.

What this analysis cannot tell us
Ranking by fiber per 100 g favours dry, dense foods and understates wetter foods like fresh fruit and vegetables that contribute meaningfully at realistic serving sizes. The total fiber field does not separate soluble from insoluble fiber, which behave differently in the body. SR Legacy values describe generic reference foods, so a specific product or preparation can differ from its category average, and the spread within a category is often wide. This is a descriptive look at where fiber concentrates, not dietary advice; fiber needs and tolerances vary between individuals.
